Sardine Avocado Toast

Ingredients

  • 1 can (4.375 oz) Sardines (packed in olive oil, drained)
  • 1 large Ripe avocado
  • 2 thick slices Sourdough bread (toasted)
  • 1/2 Lemon (juiced)
  • 1/4 teaspoon Sea salt (flaky)
  • 1 pinch Red pepper flakes (optional)

Steps

  1. Toast the sourdough slices until golden and firm enough to hold toppings without going soggy. A proper toast on sourdough should have a crisp exterior and a slightly chewy center.

  2. Halve the avocado, remove the pit, and scoop the flesh into a bowl. Add half the lemon juice and a pinch of sea salt. Mash with a fork to your preferred texture — slightly chunky holds up better under the sardines than a smooth paste.

  3. Spread the avocado mixture generously over each toast, building it slightly higher in the center so the sardines nestle into it.

  4. Drain the sardines and arrange them over the avocado. Use a fork to gently break them into large pieces if preferred, or lay them whole for a cleaner presentation. Squeeze the remaining lemon juice directly over the sardines.

  5. Finish with flaky sea salt and red pepper flakes. Serve immediately while the toast is still warm and crunchy.

Why It Works

Sardines are one of the richest sources of omega-3 fatty acids (EPA and DHA), and because they are small, short-lived fish, they accumulate virtually no mercury. Pairing them with avocado adds monounsaturated fat that enhances absorption of the fat-soluble vitamins D and B12 found in the fish. The sourdough fermentation process breaks down phytic acid in the wheat, making the bread’s minerals more bioavailable.

Tips

  • Quality matters. Choose sardines packed in olive oil rather than soybean or sunflower oil. The olive oil adds flavor and avoids inflammatory seed oils.
  • Upgrade. Layer thinly sliced radishes or pickled red onion on top for crunch and acidity that cuts through the richness.
  • Meal prep. You cannot assemble this ahead of time, but you can keep all components stocked — canned sardines, ripe avocados, and a loaf of sourdough — for a two-minute meal at any hour.
